Killed back today! It’s always one of my favorite training days. I stopped deadlifting on the same day as back accessories. It has been loads better on my lower back! Blue sports bra is beginning of weight loss in September 2019 to yesterday morning. 198 lbs @ 8 months postpartum VS 161 lbs @ 14 months postpartum. I was miserable and always hurt, had stomach issues out of this world, battling autoimmune disorders, postpartum depression, and still raising three kids. Today, I manage my illness SO well I rarely flare, I can do the pop lock and drop it without my knees cracking and taking hours if not days to recover from, and most importantly, I can chase my lil guys around the house with no problems. .

Thought I'd share with you all some of my Push supersets. I don't normally do a workout all dedicated to supersets because they can be draining but when you got time on your hands to kill...might as well 🤷‍♂️. .

I did 4 sets of each superset, I aim for 10-15 reps each set (so that's 20-30 reps per superset) but on some especially at the end it was tough to get that. I try not to concentrate too much on rep count but rather make sure I get the best out of each set. If the weight was too light and I could do 20+ reps I adjusted next time to heavier weight. If it was too heavy I lightened it. All about finding the sweet spot! .

1️⃣ Incline Bench to Incline Flys: a classic combo I've done plenty of times but recently (b/c of gym constraints) am putting back into rotation.
2️⃣ Hip Huggers into Lateral Raise: Hip Huggers are unique, I learned them from AthleanX and fell in love with them for the mid and rear delt. For me, I mentally drive the elbows behind me. Otherwise I risked it being a drag curl. Also, supersetting them with lateral raises really hits the shoulders hard!
3️⃣ Decline Pushups Two Ways: 1) legs raised followed by 2) burnout with the trusty backpack! Keep 1-2 reps in the tank on the raised legs version, you don't want to give out and have your face hit the floor!
4️⃣ Flat Bench into Close Grip Press: a great combo to finish off. By now my chest was toasted so going to close grip helped get the triceps more involved and finish off strong!

I really haven't done a lot of pause squats over the last few years. I think that was a mistake. I started feeling a little quadriceps tendonitis developing and decided to replace some of my regular squats with a paused version. The idea was to reduce the weight and overall load. What I found out is that I'm just about as strong doing paused squats. What that told me was that I'm probably not in an optimal position at the bottom of my squat. Let's see if doing these for a few weeks can finally teach me how to squat. . .

I had to really focus this session. Just beforehand, I was doing some car maintenance and noticed two lumps on my battery. I had them tested. One came back positive and it seems like it might be terminal. .

So is this doable? Can you even GAIN muscle and lose fat? Well the answer is yes BUT it’s extremely difficult. So a goal of maintaining your muscle during fat loss is a more realistic expectation

To do so, you need to be in a caloric deficit. Not a big one. About 10-15% (so if you burn 2000 calories in a day, you should be eating about 1800 calories) - This is important. Without a deficit, your body won’t need to take energy that it has stored and you won’t lose fat

You need to do strength training. You need to let your muscles know that they are still needed by continuously pushing your limits in the gym. Always try to get stronger 👊🏼

You need enough protein. Aim for 1 gram per pound of bodyweight (if you are extremely overweight, aim for 1 gram per lb of LEAN bodyweight. This is necessary to stimulate muscle protein synthesis which is SUPER important in building/maintaining muscle 🍼

If you can successfully prioritize these 3 elements, you will lose fat and maintain your muscle mass. If you are a beginner or are SUPER vigilant you might even gain some muscle 👍🏼

The Box Squat

Why this style of squatting is superior to athlete development over normal squats.

First when box squatting the athlete wants to have a wide stance for lateral development. On the decent the athlete should maintain a tight and rigid position pushing the hips back until meeting the box. When sitting on the box the shins should be at or as close to perpendicular as possible. Maintaining a tightly arched back and tight abs the athlete will relax their hips for a second then reflex the hips.

The athlete will then push the feet LATERALLY. Pushing the feet laterally will help the athlete develop lateral power mechanics (moving side to side explosively) 
The box squat builds more explosive power than regular squats because of the break in the eccentric and concentric chain. The break is related to the stop of eccentric motion and then explosively engaging the lower extremities. Breaks in the eccentric and concentric chain can be found in all sports. This is why the box squat is superior....it can be applied to ALL sports!

The Box Squat Why this style of squatting is superior to athlete development over normal squats. First when box squatting the athlete wants to have a wide stance for lateral development. On the decent the athlete should maintain a tight and rigid position pushing the hips back until meeting the box. When sitting on the box the shins should be at or as close to perpendicular as possible. Think a soccer player, basketball, or any kind of athlete. With a good aerobic capacity, you'll be able to perform better in your exercise or sport. This can be done by following a good conditioning program.

How would you measure your aerobic capacity?

Through fitness endurance tests such as the beep test. With the beep test you can know the volume of oxygen you can consume while exercising at your maximum capacity in one minute per kilogram of body weight, or what is called VO2max.

The higher your VO2 Max, the higher your aerobic capacity is, the better athlete you will be.

How would you increase your aerobic capacity?

It can be iimproved with focusing your program with:

A. Low intensity steady state training 
B. High intensity interval training

Every personal trainer's program designed for any professional or amateur athlete should aim for an increased aerobic capacity.
